Are You Saving Olive Oil Just for Salads?
That bottle you've been stashing away from the stove is actually the most versatile oil in your kitchen. Science tells a very different story from the old-school myths.

We've all seen people who panic and stash the olive oil away the moment it's time to actually cook. "It'll burn," they say, or "heating it makes it toxic." So the good bottle comes out only for salads and appetizers, while cheap sunflower oil gets dumped into the cooking pot. This habit comes partly from old-school kitchen myths and partly from a massive misunderstanding of one concept: the smoke point.
What Does the Smoke Point Actually Tell Us?
When you heat oil in a pan, it eventually hits a specific temperature where it starts to gently smoke. That's the smoke point. Because extra virgin olive oil has a slightly lower smoke point than refined sunflower or canola oil, people jumped to the conclusion that "olive oil can't take the heat."
But here's the catch: smoke point alone doesn't tell you if an oil is safe to cook with. The real metric to look at is oxidative stability—in other words, how well the oil holds its chemical structure and resists producing harmful compounds under heat and oxygen.
Breaking Down the Fatty Acids
Cooking oils are mostly made of different types of fatty acids. The weakest links under heat are polyunsaturated fatty acids (PUFAs). Their chemical bonds break down easily when heated, leading to harmful byproducts.
Sunflower Oil
Contains about 60% of these fragile PUFAs. Even though refining it gives it a high smoke point on paper, it degrades rapidly and silently from the inside out once heated.
Olive Oil
Contains only about 8–14% PUFAs. The vast majority is oleic acid, which is incredibly heat-resistant. Its thermal oxidation rate is 50 times slower than that of polyunsaturated fats.
In short, while extra virgin olive oil might hit its smoking limit sooner, chemically speaking it breaks down much later and far less than refined oils.
What Happens to the Polyphenols? The Honest Truth.
Let's be real: the valuable antioxidants (polyphenols) that make extra virgin olive oil so great do decrease with heat. Studies show a 40% loss of polyphenols at 120°C (248°F) and about a 75% loss at 170°C (338°F).
However, you need to look at this with two crucial facts in mind:
- Refined oils start with zero polyphenols anyway. Even after losing a chunk of them to heat, olive oil still finishes way ahead of its competitors.
- Polyphenols go down swinging. As they break down, they act as a shield, sacrificing themselves to protect the oil's core structure. Thanks to this defence mechanism, the buildup of harmful polar compounds is incredibly slow compared to seed oils.
Real-World Kitchen Temperatures
Smoke points measured in labs assume a completely dry, empty pan. Real cooking is a whole different story:
- Regular stovetop sautéing usually stays between 150–180°C (300–350°F).
- Even if you set your oven to 200°C (400°F), the moisture in the food keeps the oil from ever reaching that temperature.
- The moment you toss cold vegetables into a hot pan, the oil's temperature instantly drops by 20 to 30 degrees.
A good extra virgin olive oil has a smoke point around 190–210°C (375–410°F). This means almost all everyday home cooking methods stay well below the danger zone.
Researchers at the University of Madrid tested different oils by deep-frying potatoes. Sunflower oil hit its legal safety limit after 26 hours. Olive oil lasted a full 114 hours before hitting the same limit. That's nearly a 5x difference.
A Practical Kitchen Guide
- Sautéing and Stir-Frying: Olive oil is perfectly safe here. Vegetables, meat, or seafood over medium heat — great flavour, great stability.
- Baking and Roasting: Ideal for oven dishes; the moisture from the food protects the oil from overheating.
- Home Frying: Standard frying between 160–180°C (320–350°F) is no problem. Just avoid reusing the exact same oil repeatedly.
- When to Avoid It: Extreme high-heat cooking above 250°C (480°F), like searing a steak on a scorching cast-iron skillet. At that temperature, any oil will break down.
Where Did the Myth Come From?
The "never cook with olive oil" narrative stems from confusing smoke points with oxidative stability, heavily reinforced by decades of marketing from refined seed oil manufacturers. Of course, the price tag plays a role too — since it's premium and expensive, people naturally think, "let's not waste it on frying." But that's a financial choice, not a scientific one.
Boxing extra virgin olive oil into just a salad dressing means missing out on both incredible flavour and actual kitchen performance. As long as you aren't burning it to a crisp, feel free to cook with it daily.
